Double Progression: How to Add Reps and Weight Over Time

Double progression is a simple progression method that uses both repetitions and load. Instead of adding weight after every successful workout, first increase repetitions within a target range. Once all prescribed sets reach the top of that range, increase the weight and start again near the bottom.

This makes it useful when adding weight every workout is too aggressive or when the smallest available weight increase is relatively large.

The rule

Choose a rep range, keep the load the same while you build repetitions, then increase the load only after every prescribed set reaches the top of the range. After the increase, let repetitions fall back toward the lower end and build them up again.

Here is the complete process for a 3×8–12 prescription:

The important point is that you do not need to improve every set every workout. The goal is gradual progress across the rep range.

Decision guide

Use the rule below to decide what to do after each workout.

  • All sets reached the top of the range. Add the smallest practical amount of weight next time. For a 3×8–12 prescription, add load after 12, 12, 12—not after 12, 10, 9.
  • Some sets are still below the top of the range. Keep the same load and continue adding repetitions over time.
  • Your repetitions did not improve this workout. Keep the load stable. Sleep, fatigue, stress, and normal day-to-day variation can affect performance; one unchanged workout is not a reason to reduce the load.
  • Your repetitions dropped once. Keep the same load next time. An isolated drop is not a reason to reset the exercise.
  • Performance has declined repeatedly. Check recovery, weekly volume, exercise consistency, rest between sets, effort, and whether the most recent load increase was too large.
  • The next available load is too large. Use smaller plates, a machine with smaller increments, adjustable dumbbells, a slightly wider rep range, or accumulate more reps before increasing load.

The goal is steady progression, not the largest possible jump. A good increase keeps your repetitions somewhere near the prescribed range; a jump that takes the exercise well below it is usually too large.

Set up the exercise

Choose a practical rep range

The range should be wide enough to allow progress without making the exercise feel completely different at the bottom and top. Common ranges include 5–8, 6–10, 8–12, 10–15, and 12–20 reps.

Heavier compound lifts often fit naturally into lower or moderate ranges. Smaller isolation exercises and machine movements often work well with moderate or higher ranges. Bench press might use 3×6–10, cable row 3×8–12, and lateral raise 3×12–20. The exact numbers matter less than using a practical range consistently long enough to progress.

Keep effort consistent

For most working sets, leaving around 1–3 repetitions in reserve is practical. If one workout is performed at 4 RIR and the next is taken to failure, the repetition count is harder to interpret. You do not need to take every set to failure to earn the right to add reps.

Keep the range stable

Do not continually extend the range simply to avoid adding weight. The range defines when the load should change. Change it when there is a programming reason.

When it works well

Double progression is especially practical when progress is slower, the smallest load increase is relatively large, the exercise works well across a rep range, or adding weight every exposure is too aggressive. It is convenient for dumbbells, machines, and isolation exercises, but it can also be used for compound lifts.

It works well for dumbbell presses, rows, pulldowns, machine presses, leg presses, leg curls, leg extensions, curls, triceps extensions, and lateral raises. Coarse increments are a common reason to use it: moving from a 10 kg dumbbell to a 12 kg dumbbell is a 20% increase, so a rep range gives you room to build performance before making the jump.

Compared with linear progression

Linear progression usually keeps repetitions fixed and increases load. Double progression first increases repetitions, then load. Linear progression works well when small load increases are realistic and progress is fast enough to support them; double progression is often more useful once that is no longer the case.

When to change course

Double progression does not have a fixed endpoint. Unlike beginner linear progression, it can continue to work for a long time because the rate of progress naturally slows. You might add several reps in a week when progress is fast and take several weeks to add one rep when progress is slow.

Consider a different approach when performance has stopped improving for an extended period, the exercise is no longer appropriate, load increments are impractical, training volume or fatigue needs to change, or the program requires a more specific progression model. For strength-focused lifts that benefit from planned lighter and heavier exposures, wave progression is one option.

A plateau is not automatically evidence that double progression has failed. First ask whether weekly volume is sufficient, fatigue is too high, effort and rest periods are consistent, the exercise is performed consistently, or bodyweight, sleep, and recovery have changed. Progression methods organize adaptation; they cannot create progress if the training stimulus and recovery are inadequate.
